Most people assume harder always means healthier. But a growing body of research points the other way for long-term cardiovascular and metabolic health. The intensity often called Zone 2, a steady effort where you can still speak in full sentences, is what many sports medicine and longevity researchers now single out as the workout that quietly builds the deepest health returns.

Zone 2 sits at roughly 60 to 70 percent of your maximum heart rate. Blood lactate stays low, typically below 2 mmol/L, and breathing remains comfortable enough to talk without gasping. It feels almost too easy, which is why so many casual exercisers skip past it on the way to something sweatier.

What Zone 2 does to your metabolism

At this intensity the body relies heavily on fat as fuel, and the muscle cells adapt by building more mitochondria, the tiny structures that turn food and oxygen into energy. Iñigo San Millán, an assistant professor at the University of Colorado School of Medicine who has worked with elite cycling teams, told the physician Peter Attia that Zone 2 is where he sees the biggest jump in fat burning and lactate clearance, and therefore the biggest improvement in mitochondrial function.

Better mitochondrial function is closely tied to insulin sensitivity, meaning the body's cells respond more effectively to insulin. That link is why many researchers frame Zone 2 as much a metabolic intervention as a cardiovascular one.

The evidence base is real but not unlimited. A recent research review argued that some popular claims about Zone 2 uniquely boosting mitochondria have been overstated relative to other intensities. What holds up is the broader picture. Sustained aerobic work at a moderate pace builds the aerobic base that carries almost every other measure of fitness.

The fitness marker most tied to longevity

One reason clinicians pay attention to Zone 2 is that it is the type of training that raises cardiorespiratory fitness, and cardiorespiratory fitness is one of the strongest predictors of how long people live.

A Cleveland Clinic study of 122,007 adults who underwent treadmill testing, published in JAMA Network Open in 2018, found that fitness was inversely linked to death from any cause, with no upper ceiling of benefit. People in the lowest fitness group had a roughly fivefold higher mortality risk over follow-up than the fittest group. The authors noted that poor cardiorespiratory fitness rivaled or exceeded traditional risk factors such as smoking, high blood pressure and diabetes.

"Aerobic fitness is something that most patients can control," cardiologist Wael Jaber said in the Cleveland Clinic release announcing the results.

How to find your Zone 2

The simplest method is the talk test. If you can hold a full conversation but not sing, you are probably in it. A rough heart rate estimate is 220 minus your age, then 60 to 70 percent of that number, though individual variation is large and chest-strap monitors are more accurate than wrist-based readings during steady efforts.

Beginners can start with 30-minute sessions a few times a week. From there, Josiah Middaugh, an exercise physiologist at Vail Health's Howard Head Sports Medicine, recommends working up to 45 to 90 minute sessions, aiming for 3 to 5 hours weekly at that steady pace.

That volume sits within, and often above, the American Heart Association's guidance of at least 150 minutes of moderate-intensity aerobic activity per week, echoed by the U.S. Department of Health and Human Services, which sets a range of 150 to 300 minutes.

Slow does not replace fast

Zone 2 is not an argument against high-intensity training. Most researchers describe the two as complementary. Short, harder intervals push VO2 max, the maximum amount of oxygen the body can use during exercise, while the steady base makes those intervals sustainable and speeds recovery between them.
