Ask whether dark chocolate is good for you and the internet gives you a shrug. Ask how much you actually need to see an effect, and the clinical trials that measured it have surprisingly specific answers.
A 2019 randomized trial in Nutrients followed healthy young adults who ate 24 grams of 70% cacao dark chocolate daily for 30 days. Their scores on two attention tests climbed against a white chocolate control, and blood levels of nerve growth factor, a protein involved in neuronal maintenance, rose during the intervention.
Translated to the supermarket aisle, that is roughly two small squares of a bar labeled 70% or higher.
The practical dose
Across the trials, meaningful effects show up in the 20 to 30 gram range when the chocolate is at least 70% cacao. That corresponds to roughly 200 to 300 milligrams of cocoa flavanols, the plant compounds most researchers point to as the active ingredient.

Milk chocolate does not clear the bar. Harvard's Nutrition Source notes that dark chocolate contains two to three times more flavanol-rich cocoa solids than milk chocolate, and recommends bars of 70 percent or higher for the most flavanols.
What happens in the brain
A 2023 fMRI study in Nutrients gave 26 adults 25 grams of dark chocolate before a Stroop-style attention task. The high-polyphenol version, at 635 milligrams of polyphenols, reduced brain activity in the dorsolateral prefrontal cortex and inferior parietal lobule during the second testing session.
Reaction time did not change. The authors read the pattern as more efficient use of cognitive resources rather than a raw performance boost.
Not every trial finds a cognitive signal. A double-blind 2015 study in Frontiers in Pharmacology gave 40 healthy young adults 250 milligrams of cocoa flavanols daily and saw an acute reduction in self-reported mental fatigue, but no sub-chronic gains on the harder cognitive batteries after four weeks.

That is a reminder that the brain effects in the literature are early-stage and modest, and that flavanol dose matters.
Where the cardiovascular evidence sits
Blood pressure is the most consistent finding. A 2017 Cochrane review pooled 35 randomized trials with 1,804 mainly healthy participants.
Flavanol-rich cocoa produced a small drop of about 2 millimeters of mercury in both systolic and diastolic blood pressure compared with low-flavanol controls. Daily flavanol doses in the pooled trials ran from 30 to 1,218 milligrams, with an average of 670 milligrams. The authors rate the evidence as moderate quality.
Vascular function tracks in the same direction. A review in Frontiers in Nutrition summarized dose-response data showing that cocoa consumption improves flow-mediated dilation, a marker of endothelial function, alongside improvements in LDL cholesterol.

The trade-off worth naming
Twenty to thirty grams of a 70% bar carries roughly 120 to 180 calories and several grams of added sugar, depending on the brand. That is a real cost when the benefits are modest and, in the case of memory and dementia, still early-stage research.
Anyone weighing dark chocolate as a health choice should treat it as a small, consistent addition rather than a therapeutic dose. People with high blood pressure or heart concerns should talk to their doctor before changing their diet on the strength of the flavanol trials.
