Eating protein only at dinner could cost you muscle – even if you hit your daily target

Most Americans front-load protein at dinner. A growing body of research suggests that pattern leaves muscle on the table, even when the total daily grams are on target.

A 2014 crossover trial in The Journal of Nutrition compared two diets that delivered the same total protein but distributed it differently. Muscle protein synthesis over 24 hours was 25 percent higher when protein was spread evenly across breakfast, lunch and dinner than when most of it landed at the evening meal.

The trial, led by Mamerow and colleagues, split about 90 grams of daily protein into either an even pattern of roughly 30 grams per meal, or a skewed pattern that piled 63 grams into dinner. The advantage of the even pattern held up after seven days, suggesting it was not a short-term novelty effect.

The per-meal threshold that matters

Distribution matters because muscle protein synthesis responds in bursts.

The 2017 International Society of Sports Nutrition position stand on nutrient timing concluded that ingesting 20 to 40 grams of high-quality protein every three to four hours "appears to most favorably affect MPS rates" in exercising adults. The per-meal dose, roughly 0.25 to 0.40 grams per kilogram of body weight, is what turns on the anabolic signal.

Doses well below that threshold fall short, and much larger doses do not add proportional benefit, because the muscle-building response closes within a few hours after a meal.

Total daily grams still matter. But if breakfast is coffee and toast, lunch is a modest bowl of soup, and dinner is a huge steak, only the last meal reliably crosses the threshold.

A practical three-meal plan

For a 155-pound adult, the target works out to roughly 25 to 30 grams of high-quality protein per meal.

That looks like three eggs plus a cup of Greek yogurt at breakfast, a chicken salad or a large can of tuna at lunch, and a palm-sized portion of fish, poultry or beans at dinner. The dinner plate does not need to shrink. Breakfast and lunch need to grow.

Anyone who trains with weights should aim toward the higher end of the per-meal window and pay attention to the meal after a workout, when muscle protein synthesis rises sharply.

Why adults over 60 need to pay extra attention

Older adults face a phenomenon researchers call anabolic resistance. Muscle responds less strongly to a given dose of protein than in younger bodies.

A 2025 review in Frontiers in Nutrition noted that older adults "experience anabolic resistance, meaning they require higher protein intake to maintain muscle function." The review points to 1.0 to 1.2 grams per kilogram of body weight per day as more effective than the standard RDA of 0.8 for preserving lean muscle mass and strength in older adults.

The evidence on distribution in older adults is not fully settled. A 2023 review in The Journals of Gerontology argued that in older adults who already reach an adequate daily total, "consuming at least one high-protein meal per day may be sufficient" to support skeletal muscle outcomes.

Given the sarcopenia risk that accompanies aging, the safer approach for most people over 60 is to reach around 30 grams of high-quality protein at each of three meals, rather than gamble on one loaded dinner.

Anyone with kidney disease or another condition that requires a specific protein target should talk to a doctor before making changes.
