Alcohol helps you nod off, but it doesn't help you sleep. A 2025 systematic review in Sleep Medicine Reviews, pooling 27 experimental studies of healthy adults, found that drinking in the hours before bed delays the onset of REM sleep, shortens its total duration, and breaks up the sleep cycles that follow. The effect on REM was measurable even at doses most people would consider harmless.
The mechanism is straightforward. Alcohol acts as a sedative, so it shortens the time it takes to fall asleep, which is why a nightcap feels helpful. Once the liver starts clearing it, the brain rebounds. Sleep becomes lighter and more broken, and REM, the phase most tied to memory consolidation and emotional recovery, is pushed aside.
The dose that matters is lower than you think
The Monash University-led review by Carissa Gardiner and colleagues identified a clear dose-response pattern. REM disruption began at roughly 0.5 grams of alcohol per kilogram of body weight, about two standard drinks, and worsened as intake climbed.
Only much higher doses of around 0.85 g/kg, or roughly five drinks, shortened the time it took to reach deep, slow-wave sleep. Even that apparent benefit came with heavier REM disruption later in the night.

A standard drink in the US contains about 14 grams of pure alcohol, whether that arrives as a 12-ounce beer, a 5-ounce pour of wine, or a 1.5-ounce shot of spirits. For an average adult, two of those is enough to move the needle in the lab. Individual sensitivity varies, which is why a single evening glass can already blunt REM for some people.
Why the second half of the night suffers most
An earlier review in Current Opinion in Psychology, by He and colleagues, described the same pattern. Moderate drinking reliably reduced REM duration, particularly in the second half of the night. As blood alcohol falls, the brain drifts toward lighter non-REM stages, wake-ups multiply, and sleep efficiency drops.
A controlled laboratory study by Van Reen and colleagues, published in Sleep in 2011, showed the same shape play out in real time. REM was reduced across the whole night, and wakefulness rose in the second half after alcohol dosing before bed.
What that means for your nightcap
Nancy Foldvary-Schaefer, DO, a sleep disorders specialist at Cleveland Clinic, has described what this looks like in patients. "Alcohol in your system leads to your sleep being fragmented, meaning your brain briefly wakes up and interrupts your sleep cycle over and over," she told Cleveland Clinic's health platform. "Every 'awakening' can send you back to the light sleep stage, and cuts down on your REM sleep."

Her practical guidance is to finish drinking at least three hours before turning in, and to keep alcohol within moderate limits, meaning no more than one drink a day for women and two for men.
Sleep quality, she noted, matters more than total hours logged in bed. A person who slept eight hours after two glasses of wine may still wake unrested, because the architecture underneath those hours has been thinned out.
Anyone dealing with persistent insomnia should raise it with a doctor rather than reach for a drink. "Some with insomnia are so desperate for sleep they reach for alcohol as an aid to fall asleep," Foldvary-Schaefer said. "But it just makes the situation worse."
